Knowing roughly how many calories your body uses in a day is one of the most useful pieces of information for managing your weight — and one of the easiest to get wrong with guesswork. The calculator below estimates your Total Daily Energy Expenditure (TDEE), often called your maintenance calories, from your age, sex, height, weight, and activity level. It also suggests a gentle deficit range if your goal is gradual weight loss. Everything runs in your browser, and the result is framed the way clinicians use it: as an estimate to refine, not a rule to obey.
Your TDEE (Total Daily Energy Expenditure) is the number of calories your body uses in a day. It is your resting metabolic rate — estimated here with the Mifflin-St Jeor equation — multiplied by an activity factor from 1.2 (sedentary) to 1.9 (extra active). Eating around your TDEE keeps weight stable; eating modestly below it, often 15 to 25 percent, supports gradual loss. These figures are population-based estimates, not personal prescriptions: real energy needs vary with body composition, hormones, sleep, and health. Use the number as a starting point and adjust based on how you respond, ideally with a clinician or dietitian.
How TDEE is calculated
Your TDEE is built in two steps. First comes your Basal Metabolic Rate (BMR) — the energy your body burns just to keep you alive, breathing, and warm while completely at rest. This calculator uses the Mifflin-St Jeor equation, which research has consistently found to be among the most accurate of the simple BMR formulas for the general adult population:
BMR = (10 × weight in kg) + (6.25 × height in cm) − (5 × age in years) + s
where s is +5 for males and −161 for females. So a 30-year-old man who is 180 cm tall and weighs 80 kg has a BMR of about (10 × 80) + (6.25 × 180) − (5 × 30) + 5, which works out to roughly 1,780 calories a day at rest.
The second step accounts for movement. Almost nobody spends the whole day lying still, so the BMR is multiplied by an activity factor that reflects how active you are — from 1.2 for a sedentary, desk-based day up to 1.9 for someone with a physical job or twice-daily training. For that same man at a moderate activity level (factor 1.55), the estimated TDEE is about 1,780 × 1.55, or roughly 2,760 calories a day. That is the energy he would need to maintain his current weight.
How to interpret your maintenance calories
The single most useful way to read your TDEE is as the dividing line between gaining and losing. Eat consistently around it and your weight tends to hold steady. Eat below it and your body draws on stored energy, which over time shows up as weight loss. Eat above it and the surplus is stored.
That said, the number is a starting estimate, not a guarantee. Two people with identical height, weight, age, and sex can have genuinely different energy needs because of differences in muscle mass, genetics, gut health, sleep quality, stress, and certain medical conditions. This is why the most reliable approach is to use the estimate to set an initial intake, then watch what actually happens to your weight, energy, and hunger over two to four weeks, and adjust from there.
Setting a sensible deficit for gradual loss
If your goal is weight loss, the calculator suggests a deficit range of roughly 15 to 25 percent below your maintenance calories. There is a reason we keep it modest. A gentle deficit is far easier to sustain, leaves you better fuelled for daily life and exercise, and tends to protect more of your muscle than a crash approach does.
It is tempting to think that a bigger deficit means faster, better results. In practice, very aggressive cuts are hard to maintain, can leave you under-nourished, and often lead to the rebound cycle that makes long-term progress harder. Slow and steady genuinely wins here. Limitations worth knowing
No calorie calculator can see inside your body. The Mifflin-St Jeor equation was derived from population data, so it describes the average person of your size — not necessarily you. It does not measure your actual metabolic rate, cannot account for differences in body composition, and is blind to thyroid function, certain hormones, medications, pregnancy, and a range of health conditions that meaningfully change energy needs.
Activity factors are also approximate. People routinely over- or under-estimate how active they really are, and the same labelled category can hide a wide range of real-world movement. None of this makes the tool useless — it makes it a reasonable first estimate that should be tested against reality rather than trusted blindly.
